As we age, our bodies become less efficient at transforming dietary protein into new muscle — a phenomenon called anabolic resistance. The result is gradual muscle loss known as sarcopenia, which is a major risk factor for falls, frailty and loss of independence in older adults.

One study suggests that older adults benefit from consuming at least 1.2 g/kg/day of protein to prevent sarcopenia. Older women specifically should aim for at least 1.17 g/kg/day to maintain muscle mass and function.

The standard 0.8g/kg guideline was based on sedentary individuals. If you exercise regularly, you need significantly more protein — up to 2g/kg/day spread throughout the day.

Experts recommend consuming 15–25g of protein within one hour post-workout to maximise muscle repair and growth. Foods rich in BCAAs (branched-chain amino acids) like chicken, eggs, fish and dairy are particularly beneficial.

⚡ Post-workout window: 1 cup milk + 1 oz almonds + a banana = ~18g protein. Perfect timing within 60 minutes.

Experts recommend a rough daily maximum of 2g per kg of body weight for most people. That's about 140g daily for someone weighing 70kg. Some resistance training athletes can safely consume up to 3.3g/kg, but this should be discussed with a healthcare professional.

While earlier concerns linked high protein to kidney stones, more recent research shows this isn't the case for healthy individuals. However, people with existing kidney disease (CKD) should follow a lower-protein diet as advised by their nephrologist.

Good news: a varied plant-based diet can absolutely meet all protein needs. The old idea of needing to combine "complete proteins" at every meal has been disproven — as long as you eat varied plant proteins throughout the day.

For Indian vegetarians: dal-chawal, rajma, chana, paneer, dahi, soy milk, tofu, and groundnuts are all excellent protein sources. Soy foods supply all essential amino acids, as do pistachios.
